Resisted terminal knee extension: make a loop with a piece of elastic tubing by tying a knot in both ends. Close the knot in a door at knee height. Step into the loop with your injured leg so the tubing is around the back of your knee. Lift the other foot off the ground and hold onto a chair for balance, if needed. The nature of pain you are describing is more likely sciatica pain.
You can do following things-
1. Pay attention on your sitting posture as you are working from home. If possible use ergonomically designed working station, it will help to maintain proper posture of spine.
2. Don't sit for long time on one place, take breaks after 1 or 1 and half hour & do stretching exercises.
3. U can apply lukewarm oil to low back & thigh half hour before shower.
You can do following things-
