Long sitting is your problem firstly tk break between work after one hour and do walk stretching exercise like spine extension hold 10 seconds then release ok do at least 2 to 5 in a time bridging exercise lying supine position on the bed ya floor bend your knees and lift your back same hold and release process at home.

I presume that you work in front of computer.
So take frequent breaks while you are working
every 20-25 mins take break to look away from screen
blink more frequently'
level of screen should be below the level of eyes
ac should not blow directly on your face. Also get your eyes checked for any spectacle power.

1. Keep yourself hydrated.
2. Get extra rest for some days till you feel more energetic. 3. Avoid watching television for long hours. Indulge in relaxing activities. 4. Avoid stress and too much physical exertion. 5. Take a nutritious diet with more protein items in homemade food like soya, sprouts, dals, paneer, milk, seasonal fruits.

You know the reason of your problem! and the answer is right there! Avoid prolonged sitting and even if you have to, keep a small roll or a pillow at the low back to support it. Try to follow the 30-30 rule- after every 30 min of work do 30 sec stretching or a take a small walk in the office.

Hello start physiotherapy treatment and learn posture care/ spine exercise. Meanwhile take few precautions.
1) take hot water fomentation for 20 min. At every 3hrs. Interval.
2) do not lift heavy weights or twist your spine
3) do not wear high heals
do not ignore your back pain and do reply for private consultation and detailed treatment plan.
