• Avoid Squatting- • Avoid sitting Cross legged • Contrast bath---It is a form of treatment in which knee is applied warm water followed by the immediate application of the knee with ice water. This procedure is repeated several times, alternating hot and cold. Note that the treatment should always end in the ice water, as heat will induce the body's inflammatory response, while cold helps to decrease inflammation.

You need to take care of your posture as you said you have to sit for long hours. Sit erect and den work and you should stretch your back after every half an hour or 1 hour. Also do some yoga exercises especially for back like snake asann.

3 Best Yoga Stretches for Mid Back Pain

3 Best Yoga Stretches for Mid Back Pain

I Child’s Pose

Child’s Pose is a common yoga move used as a resting pose. Use this pose to release tension in your neck and back with a gentle stretch in the hips, spine, thighs, and ankles. Allow the calming effect of this stretch to relieve stress

1.Start in a flat table top position on your hands and knees. Spread your knees shoulder width apart and keep your big toes touching each other.

2.Release your shoulders toward the floor, and extend your hands backward to rest by your feet, palms up. Relax in this position for 30 seconds to a few minutes, taking about 8 deep breaths per minute.

TIP: If you have difficulty sitting back on your heels, place a folded blanket between your thighs and calves.

You can stretch your arms out in front with palms down if it’s more comfortable

II Extended One Arm Child’s Pose

This stretch is a slight variation from the traditional yoga pose. Experiment freely with the arm position until you accomplish a relaxing stretch through the hips, spine, shoulders, and neck.

1.Start in a flat table top position on your hands and knees. Spread your knees slightly wider than you do in the traditional Child’s Pose, but still keep your big toes touching.

2.Rotate your hips toward your heels and bring your hands together under your chest. Turn your right shoulder under to reach your hands as far left as you can until you feel the stretch across your upper back. Relax in this position for 30 to 60 seconds, taking 4 to 8 deep breaths, and repeat on the other side.

TIP: For a greater stretch in the hips, thighs, and ankles, lower your hips to your heels.

III Kneeling One Arm Lat Stretch

This is similar to but more challenging than Kneeling One Arm Reach on Stability Ball, allowing for a deeper stretch by lowering the body to the floor.Flexible upper back muscles allow for a greater overhead reach and improved range of motion.

1.Begin by sitting upright on your knees and facing forward. Your neck should be in line with the rest of your spine and your arms relaxed at your sides.

2.Gradually lean forward while pressing your hips back toward your heels. Extend your right arm in front as far as possible and your left arm behind, relaxed at your side.

3.Feel the stretch along your right side.Repeat on the opposite side by shifting your weight and pressing your hips back toward your heels. Extend your left arm in front and your right arm behind, relaxed at your side.

Knee Ligament laxity if you have problem in your legs then it might be due to ligament laxity where your legs would become very weak due to the old ligament injury and that should be treated immediately. Wear knee cap so that you will feel firm while walking or climbing stairs. This is a general strain and for this you can follow these measures: one keep a pillow right under the knee while sleeping, next is you can keep ice in the painful area for about 5--10 minutes, if pain still persists you can stretch your body by twisting the waist on both sides how we used to do in the school drill similarly you can try! One time you can do hot water fermentation that would help to reduce the muscle strain. You have to do knee strengthening exercises, ie. Knee rehabilitation exercises which will strengthen your knee. Exercises will give you permanent cure than the surgery. Physiotherapy Management:You can take Ultrasonic therapy in one of the nearby physiotherapy clinics which would help to heal the damaged cartilages along with shortwave diathermy which would help to improve the blood circulation. Simple Knee ExerciesSpecific knee exercises will also help ie. Keeping ball underneath the knee and keep pressing it. That's the simple exercise which will help you to strengthen the knee Ice therapy would definitely help to reduce the inflammation. We also advise you to use knee cap which would help to prevent the knee from damaging further and also to maintain the quadriceps muscle tone. I also advise you to use knee cap which would help to prevent the knee from damaging further and also to maintain the quadriceps muscle tone. Knee pain more than 2 weeks:if your knee is paining since 2 weeks, then you have to rethink whether you had any injury in the previous years. I also advise you to use knee cap which would help to prevent the knee from damaging further and also to maintain the quadriceps muscle tone. As arthritis is very common if anyone would've neglected any injury in the previous years. You can take Ultrasonic therapy in one of the nearby physiotherapy clinics which would help to heal the damaged cartilages along with shortwave diathermy which would help to improve the blood circulation. Ice therapy would definitely help to reduce the inflammation.
