How To Do Kegel Exercises?

Kegel exercises can improve your sex life and help with pelvic floor problems, including urinary and fecal incontinence. The key is to get in the habit of doing them every day so you start to see results.

Find your pelvic muscles by stopping the flow of your urine mid-stream. Before you do your Kegel exercises, it's important to find your pelvic muscles. These are the muscles that form the floor of your pelvic floor. The most common way to find them is to try to stop the flow of your urine midstream. This tightening is the basic move of a Kegel. Let those muscles go and resume the flow of urine and you'll have a better sense of where those Kegels are. Just remember to see a doctor before you begin your Kegel exercises if you have any medical problems that may prevent you from doing Kegels safely.

  • However, don't stop urinating midstream as your regular Kegel exercise routine. Doing Kegels while urinating more than twice a month can actually have the opposite effect, weakening the muscle. It may also cause damage to your bladder and kidneys.

If you still have trouble finding your Kegels, place your finger in your vagina and squeeze your muscles. You should feel the muscles tightening and your pelvic floor move up. Relax and you'll feel the pelvic floor move back again. Make sure your finger is clean before you insert it into your vagina.

Use a hand mirror to find your Kegels. If you're still having trouble locating or isolating your Kegels, place a hand mirror below your perineum, which is the skin-covered area between your vagina and your anus. Practice squeezing and relaxing what you think are your Kegel muscles. If you do this correctly, you should see your perineum contracting with each squeeze. If you're a sexually active woman, you can also ask your partner if he can feel you "hugging" his penis and letting go during sex.

Make sure you have an empty bladder before you begin your Kegels. This is important. You don't want to do your Kegels with a full or a partially full bladder, or you may experience pain while you do your Kegels, as well as some leakage. Before you start your exercise routine, do a bladder check so you can perform those exercises as efficiently as possible.

Concentrate on only tightening your pelvic floor muscles. Your Kegel exercises should focus on these muscles only, so you should avoid flexing other muscles, such as your buttocks, thighs, or your abdomen, for best results. To help your concentration and the efficiency of your movements, make sure you breathe in and out as you perform each set of Kegels, instead of holding your breath. This will help you relax and get the most out of your pelvic floor exercises.

  • One way to keep your muscles relaxed is to place one hand on your belly to make sure that your belly is relaxed.
  • If your back or belly ache a bit after you complete a set of Kegel exercises, then it's an indication that you're not doing them correctly.

Get into a comfortable position. You can do these exercises either sitting in a chair or lying on the floor. Make sure your buttock and tummy muscles are relaxed. If you are lying down, then you should be flat on your back with your arms at your sides and your knees up and together. Keep your head down, too, to avoid straining your neck.

It regularly varies poses so that the body is always experiencing something new. Power Yoga is a great way to combine the mental, physical, and spiritual benefits of yoga with high intensity, calorie-burning exercise. Power Yoga strengthens your body, increases flexibility, and promotes stamina and weight loss as well as improving posture and balance. It also improves circulation and the immune system, is good for your heart and strengthens your bones, muscles and joints. Mental benefits can include improved concentration and decreased stress. To get the full benefits of a Power Yoga, tailor your routine to meet your goals and don't sacrifice basic yoga principles for a hard workout.

Learn to breathe. Whatever your level, yoga starts with breathing. Breathing properly will help you keep your rhythm throughout your practice, know your limits and maintain good habits. When your breathing and your asanas (poses) are in perfect sync, you'll really feel the flow of power yoga.

  • It is common to hold your breath or use short, shallow breathing when exercising or holding a pose. However, this causes body tension and stress, the opposite of what you want for optimal well-being.
  • There are multiple ways to breathe during poses, depending on the teacher. Find a proper breathing method that works for you.
  • Most yogic traditions recommend deep, belly breathing as a foundation. This type of breathing causes your abdomen to rise as you inhale and lower as you exhale. You inhale and exhale through your nose slowly, while counting seconds silently—inhale for 5 counts and exhale for 5 more before starting a new breath.
  • Paying attention to your breathing helps you stay focused and relaxed when you practice yoga.

Practice ujjayi breathing. Power yoga has roots in Ashtanga Yoga practices, which utilizes “the victorious breath” technique for breath control. Breathing this way utilizes sound and movement with exercises to promote wellbeing. First, sit down with a straight spine and eyes closed.

  • Take a deep breath slowly through your nose. Exhale through your mouth. Make the sound “HAAA.” Next time you exhale, close your mouth and make the same sound in your throat.
  • Keep your throat relaxed and inhale while generating the same sound. It might sound a little like Darth Vader from Star Wars, but don’t aim to be the loudest one in the room. Instead, think of breathing as a massage for your vocal cords.
  • Now lift your arms when you inhale. Lower your arms when you exhale. Rest your hands in your lap and breathe. Repeat.
  • Return to normal breathing when you are finished. After practice, you will be able to use this breathing technique as you perform poses. It's beneficial for the body because it helps muscles get oxygen more efficiently and allows you do to more physically without fatiguing.

Practice meditation. The act of doing yoga is a form of meditation that requires intense concentration. It is best to practice a basic meditation to prepare you for other forms. Meditation reduces blood pressure, anxiety, insomnia, depression and flu infections.

  • Find a comfortable place. You can lay down or sit—it doesn’t matter as long as you are comfortable. Close your eyes and pay attention to your breathing. Breathe in for 5 seconds and out for 5 seconds.
  • Clear your mind or focus on a particular sound, object, word or phrase. You could also imagine a place that makes you happy—such as a beach, an old memory or an imagined place.
  • Whenever your mind drifts to other thoughts, gently bring it back to whatever it is you have chosen to focus on.
  • Meditate for as long as you want—a few minutes to an hour or longer. There will be a lot of distractions at first but soon you will be able to meditate for longer periods of time.

How to Build Muscle?

The best way to build muscle is to work out for 30-60 minutes 3-5 times a week and vary your routine every month so you don't plateau. To build your back muscles, do bent-over rows and pull-ups. To grow your pecs, do push-ups and lift weights on a bench press. Work your shoulders with overhead presses. Target your leg muscles with deadlifts and squats, and build your biceps and triceps with arm curls and dips. Finally, do planks and crunches to build your abdominal muscles. To learn what foods you should eat to build muscle, scroll down!

Increase your caloric consumption. Keep a log of the number of calories you eat, and use the average of those numbers to estimate your daily caloric needs. Then, multiply that number by 1.1. Make sure your calories are coming from a variety of healthy, minimally processed foods to provide quality nutrients for muscle-building. Try to get 30% of your calories from proteins, 50% from carbohydrates, and 20% from fats.

Get enough protein to support muscle growth. Aim for about 0.8 grams to 1 grams of protein per pound of bodyweight (1.6g to 2g per kg). For example, if you weigh 180 lb, take in 144-180 g of protein every day. If you're overweight, use your lean body mass as your bodyweight instead of you're current weight.

  • One ounce (28 grams) of cooked meat contains roughly 7 grams of protein. You could meet a 120-gram daily goal with three 6-oz. steaks, assuming no other protein sources.
  • If you're having difficulty meeting these protein levels, you can always use protein shakes to make up the difference.

Drink enough water. The body needs a sufficient amount of water to build muscle at an optimal rate. Here's a great little formula to help make sure you are getting enough:

  • Imperial units: Bodyweight in lbs X 0.6 = water intake in ounces.
  • The same formula in metric units: Bodyweight in kg x 40 = water intake in milliliters.
  • This includes all water from food and drink, not just glasses of water.
  • If you are over 30, you can lower these numbers to lbs x 0.46 to 0.54, or kg x 30 to 35

Eat regularly. Rather than having two or three large meals during the day—something we've grown up with—change your eating habits so that you are eating five to seven smaller meals during the day.

  • To help keep your protein intake high, one or two of those meals can be a protein shake. Here's one example, though a quick internet search will uncover hundreds of delicious protein shakes:
  • 8 ounces (230 g) skimmed milk
  • 1 banana
  • 1 tablespoon (15 ml) peanut butter
  • 2 scoops of protein powder
  1. Eat healthy fats. That's right—not only does it make food taste good, fat is good for you, as long as you are eating the right kinds and amounts of fat! Saturated fats—the fat you'll find in a stick of butter, a bag of chips, or bacon—should be limited to about 20g or less. That's the bad news. The good news is that unsaturated fats are actually beneficial, even necessary. Fat is necessary for the proper distribution of vitamins A, D, E, and K, helps promote better eyesight, and healthy skin. Fats are also important for the synthesis of hormones, so maintaining an adequate intake of them will speed up muscle-building and recovery.
    • Monounsaturated fats can be found in olive, canola, and sesame oils; avocado; and nuts such as almonds, cashews, peanuts, and pistachios.
    • Polyunsaturated fats are found in corn, cottonseed, and safflower oils; sunflower seeds and oils; flaxseed and flaxseed oil; soybeans and soybean oil.
    • Omega-3 fats, an overall winner of a fat that is very beneficial to heart and blood health, eyesight, and for children, brain development. You'll find this fat in many omega-3-enriched foods. Another great source is fatty cold-water fish such as salmon, tuna, trout, and sardines.
    • A good way to determine how much fat in grams you should be taking in is to multiply your calorie intake by 0.001 for maximum trans-fats; by 0.008 for maximum saturated fats; and by 0.03 for the "good fats". For example, for a 2,500-calorie diet, you would limit trans-fats to 3g or less, saturated fats to 20g or less, and up to 75g of mono- and polyunsaturated fats.

Take your vitamins. In addition to a well-balanced diet, include a multivitamin supplement to your dietary regimen. It will ensure that your body is getting the full amount of vitamins and minerals it needs to stay healthy. There are many options, depending on your age, your sex, and your particular health and diet needs. Find the one that's right for you, and make it part of your daily routine.
